How to improve iron absorption from legumes

Lentils, chickpeas, beans and other pulses contain iron, but it is mainly non-haem iron, the form found in plant foods. Its absorption is more variable than haem iron from meat and seafood and is more strongly influenced by the rest of the meal.

That does not mean iron from pulses is 'not absorbed'. It means meal composition matters. Simple culinary choices can improve its use, especially combining pulses with vitamin-C-rich foods and using appropriate soaking and cooking.

The simplest strategy: add vitamin C

Vitamin C improves non-haem iron absorption. Supplements are not necessary for this purpose in an ordinary meal: vitamin-C-rich foods can be included alongside the pulses.

  • Red or green pepper in a chickpea salad.
  • Fresh tomato with lentils or beans.
  • Broccoli, cabbage or cauliflower as a side.
  • Vitamin-C-rich fruit such as orange, kiwi or strawberries after the meal.
  • Lemon juice in cold pulse dishes.

The combination is most relevant when the vitamin C source is eaten in the same meal as the plant iron. There is no need to turn every plate into a formula; routinely combining pulses and vegetables already moves meals in the right direction.

Soaking and cooking also matter

Pulses contain phytate and other compounds that can bind minerals and lower their availability. Soaking and especially cooking reduce part of these antinutritional factors. The effect depends on species, time, temperature and whether water is discarded.

Reviews of traditional pulse preparation show that soaking, cooking, germination and fermentation can reduce phytates, tannins and inhibitors to different degrees. The goal is not to remove every bioactive compound, but to prepare pulses safely and digestibly.

Should soaking water be discarded?

For chickpeas and many beans, home cooks commonly discard soaking water and cook in fresh water. This removes soluble compounds that have migrated into the liquid, including some oligosaccharides and antinutrients, although small amounts of minerals and phenolics can also be lost.

There is no single nutritional rule for every pulse and recipe. Soaking has a clear culinary role—hydration and shorter cooking time—and its small soluble losses need to be considered alongside antinutrient reduction.

Germination and fermentation

These are less common in everyday Spanish-style cooking but nutritionally interesting. Phytase activity during germination and changes during fermentation can reduce phytic acid and improve mineral availability.

You do not need to sprout pulses for them to be nutritious; these methods simply illustrate how processing can alter bioavailability.

What can reduce absorption?

Phytates in grains and pulses and certain polyphenols can lower non-haem iron absorption. Tea and coffee are common examples of polyphenol-rich drinks that may interfere when taken with an iron-rich plant meal.

There is no need to eliminate them from a varied diet. If maximising iron absorption from a particular meal is the goal, drinking tea or coffee away from that meal and including vitamin C is a practical approach.

A practical plate

Lentil stew with pepper and tomato, chickpea salad with tomato, pepper and lemon, or beans served with vegetables are straightforward examples. The principle is non-haem iron + vitamin C + proper pulse preparation.

Content is not the same as absorption

Two pulses can contain different amounts of iron per 100 g, but the amount ultimately absorbed also depends on portion size, preparation, the rest of the meal and the individual's iron status. Food tables are useful comparisons but cannot predict personal absorption precisely.
